I have a 20" heavy stainless steel barrel in .223 on my ar. Would it be of any benefit at all to put a brake on it? I mean I know what the brake does but is it worth it to use one on something so small as a .223?

The benefit would be reduced or practically eliminated muzzle jump and recoil. It's worth depends on your intended use. Competition shooters love efficient brakes to help with quick shooting. When target shooting with an efficient brake, you can spot your hits through the scope because of the reduced muzzle jump.

The one con is, the more efficient the brake is, the louder it tends to be. Not so bad for the one shooting as long as you have good ear pro, but it's pretty bad for bystanders.

I run breaks (Compensator) on all of my guns. The only gun I have without a break is a 1937 remington targetmaster .22
I just finished an AR build and placed a Rainier arms break on it and between the adjustable gas block and break the recoil was dropped to at least 30%-40% less recoil. Barrel climbe is not even an issue for follow up shots. The only problem with a break is they add more noise.
